RPE vs RIR: Which Should Beginners Use for Better Progress

Quick Answer: RIR (Reps in Reserve) is the better starting point for beginners. It asks one concrete question: “how many more reps could I do?” That is easier to answer than rating effort on a 1–10 scale. Start with RIR on your working sets, and add RPE later as your training awareness develops.


RPE and RIR both measure the same thing: how close a set gets to failure. The difference is how each one frames the question.

RPE asks, “How hard did that feel?” RIR asks, “How many clean reps did I have left?” An experienced lifter answers both questions the same way. A beginner finds the second question far easier to answer honestly. And honest answers are what drive progress.

What Is RPE in Strength Training?

RPE stands for Rate of Perceived Exertion. It uses a 1–10 scale to rate how hard a set felt overall. A rating of 10 means you could not complete another rep. A rating of 7 means the set was challenging but you had around 3 reps left.

The concept originated with Swedish researcher Gunnar Borg in 1970. His original scale ran from 6 to 20, designed for aerobic exercise and loosely tied to heart rate. The modern 1–10 version used in weight training was adapted by powerlifter and coach Mike Tuchscherer in the mid-2000s through his Reactive Training Systems Manual. Tuchscherer’s key contribution was linking each RPE number to a specific number of reps in reserve, making the scale practical for lifters instead of runners.

RPE works well for exercises that aren’t purely rep-based, like timed holds, carries, and conditioning intervals, because it captures the total experience of effort rather than just counting reps.

What Is RIR in Strength Training?

RIR stands for Reps in Reserve. It estimates how many quality reps you could still complete after finishing a set, before your form breaks down.

If you finish a set of 10 squats and believe you could do 2 more with solid technique, that set was 2 RIR. If you grind out the last rep and have nothing left, that’s 0 RIR, which means muscular failure.

RIR became popular in bodybuilding and general strength training because it directly answers the question that matters for muscle growth: how close did this set get to failure? Unlike RPE, which rates a general feeling, RIR gives you a countable number tied to a specific exercise and a specific muscle group.

How Do RPE and RIR Connect?

RPE and RIR are inversely related. When mapped onto Tuchscherer’s scale, each RPE score corresponds to a specific RIR value.

A set logged as RPE 8 and a set logged as 2 RIR describe the same level of effort. The only difference is which side of the scale you’re reading. Most coaches and programs use these terms interchangeably for rep-based exercises in the 5–15 rep range. Research from Zourdos et al. (2016) in the Journal of Strength and Conditioning Research validated this relationship by testing 29 squatters at various intensities. Experienced lifters showed a strong inverse correlation (r = -0.88) between RPE ratings and bar velocity. As reported RIR decreased, bar speed dropped in a predictable pattern.

Which Should Beginners Use: RPE or RIR?

RIR. It asks a concrete question that doesn’t require months of training experience to answer.

When a beginner finishes a set and rates it “RPE 8,” they’re assigning a number to a feeling they haven’t calibrated yet. They don’t know what an 8 feels like versus a 6 because they haven’t spent enough time under load to develop that internal gauge. Two sets might feel equally “hard” for completely different reasons. One because the weight was heavy, the other because they were out of breath from rushing between exercises.

RIR bypasses that ambiguity. “Could you have done 2 more reps with clean form?” is a question anyone can answer, even on their first day. You’re not rating a sensation. You’re estimating a number. And that number ties directly to whether the set was productive for muscle growth or not.

A systematic review by Refalo et al. (2023) in Sports Medicine found that sets need to reach approximately 3 RIR or closer to produce meaningful hypertrophic stimulus. That gives beginners a clear, evidence-backed target: keep your working sets between 1 and 3 RIR. If you’re finishing sets with 5+ reps in the tank, the weight is too light to drive adaptation.

Why Beginners Struggle With Effort Estimation (And How to Fix It)

Both RPE and RIR are subjective, and most lifters, regardless of experience, are somewhat inaccurate. The most common pattern is underestimating how many reps you actually have left. You finish a set, call it “2 RIR,” but if you had kept going, you would have completed 3 or 4 more clean reps.

A 2022 meta-analysis by Halperin and colleagues in Sports Medicine, reviewing data from 414 lifters, found that the average person underpredicts their remaining reps by about 1 repetition. That error grows on high-rep sets above 12 reps, where the burn and discomfort of metabolic fatigue clouds judgment. The error shrinks when sets are heavier and closer to actual failure.

The practical problem for beginners isn’t that their estimation ability is worse. Research shows training status has minimal impact on RIR accuracy. The problem is that beginners tend to stop sets further from failure than they realize, which means their training stays in a zone that doesn’t produce much adaptation.

This is a skill, not a talent. It improves with deliberate practice.

How to Calibrate Your RIR in 3 Weeks?

Week 1: Don’t track RIR at all. Focus on learning the movements, hitting the prescribed reps, and building consistency. Effort awareness develops naturally when technique isn’t competing for your attention.

Week 2: On your last set of each exercise, estimate your RIR. Then do more reps until your form breaks down. Compare your prediction against reality. If you predicted 2 RIR and actually completed 5 more reps, you know your gauge is off, and now you have data to adjust.

Week 3: Estimate RIR on every working set. Use your Week 2 data as a reference. You’ll find accuracy improves fastest on compound lifts (squats, presses, rows) where the movement pattern is familiar and the limiting muscle group is obvious.

Filming your sets accelerates this process. Bar speed is an objective proxy for proximity to failure. Reps at 3 RIR move noticeably faster than reps at 1 RIR. Watching the footage back connects what you felt internally with what actually happened externally.

How RIR Helps You Progress Without Guessing?

RIR doubles as a progressive overload tool, not just a way to rate how hard a set felt.

If you bench press 50 kg for 3 sets of 10 and rate every set at 3 RIR, you know you have room to increase weight. Next session, load 52.5 kg and aim for the same sets and reps. If that now lands at 2 RIR, you’ve progressed without needing a spreadsheet formula or a percentage calculation.

RIR also prevents junk volume, sets that look productive on paper but were too far from failure to trigger growth. A set of lateral raises at 5 RIR barely registers as a hypertrophic stimulus. RIR tells you directly whether you’re working hard enough on each exercise for the set to count toward your goal.

This matters because a 2 RIR squat and a 2 RIR lateral raise feel completely different in terms of overall effort. The squat at 2 RIR might leave you breathless and shaking. The lateral raise at 2 RIR might feel almost easy systemically, even though the shoulder is genuinely close to failure. Both sets are equally productive for their target muscles, but only if you’re measuring proximity to failure rather than general exhaustion.

When Should You Start Using RPE?

RPE becomes more useful as your training matures. Once you’ve spent 6–12 months developing your internal gauge through consistent RIR tracking, adding RPE on top gives you an additional layer of information.

The practical hybrid approach most intermediate lifters settle into:

  • Heavy compound top sets (1–5 reps): Think in RPE. A near-max single or heavy triple is hard to rate by “reps left” because the question doesn’t map cleanly to sets of 1–3. Saying “that felt like RPE 9” is more informative than “1 RIR” when you’re handling 90%+ of your max.
  • Moderate-rep working sets (6–15 reps): Think in RIR. “I had 2 reps left” is clearer than “that was an 8” when you’re doing rows, leg presses, or dumbbell work.
  • Conditioning or timed work: RPE is the only option that makes sense here. Plank holds, loaded carries, and HIIT intervals don’t have a rep count to estimate from.

You don’t need to commit to one system forever. The goal is accurate effort management. Whichever tool gives you a more honest answer on a given exercise, use that one.

Frequently Asked Questions

What happens if I ignore RPE and RIR and just lift by feel?

You’ll likely stay in one of two patterns: either stopping too far from failure (so sets never produce enough stimulus) or pushing to grinding failure every session (which builds excessive fatigue and raises injury risk). Both tools exist to give “lifting by feel” a structured framework that produces consistent results over weeks and months.

What RIR should beginners aim for?

Between 2 and 4 RIR on most working sets during the first 3–6 months. This range is high enough to stimulate muscle growth without pushing into territory where form breaks down. As your technique and effort calibration improve, you can shift toward 1–3 RIR on compound lifts and 1–2 RIR on isolation exercises.

Can I use percentages of 1RM instead of RPE or RIR?

You can, but percentages don’t adjust for daily fluctuations in sleep, stress, or recovery. Research shows the number of reps people can perform at 70% of their 1RM ranges from 6 to 26 across individuals. Pairing a percentage starting point with an RIR target, for example “3 sets of 8 at roughly 70%, aiming for 2–3 RIR,” gives you both structure and flexibility.

Do RPE and RIR work for machine exercises and isolation movements?

Yes, and isolation exercises are where RIR is often easiest to estimate. On a leg extension or cable curl, the target muscle is the only limiting factor, so “how many reps do I have left?” has a clearer answer than on a barbell squat where bracing, balance, and cardiovascular demand all compete for your attention.

Should I ever train to 0 RIR (failure)?

Occasionally, on safe exercises. Machine work and isolation movements carry low injury risk at failure, making them appropriate for 0 RIR sets when your program calls for it. Avoid going to failure regularly on heavy barbell compounds like squats and deadlifts. The fatigue-to-stimulus trade-off worsens sharply on the last grinding rep, and technique degradation increases injury risk.

Does training status affect RIR accuracy?

Surprisingly, the research shows minimal differences. A 2022 meta-analysis found that both beginners and experienced lifters underestimate remaining reps by roughly 1 on average. The bigger accuracy factor is proximity to failure itself. Estimates made closer to failure (1–2 RIR) are more accurate than estimates made far from failure (4+ RIR), regardless of experience level.
