The barbell curl is a standing biceps exercise done with a palms-up grip on a straight bar. Keep your elbows at your sides, curl the bar toward your shoulders, then lower it slowly. Both arms lift together, so you can use more total weight than with dumbbells. Use 3 to 4 sets of 8 to 12 reps.
How to Do the Barbell Curl
- 1
Take a shoulder-width grip
Stand with feet hip-width apart. Hold the bar with palms facing forward, hands about shoulder-width apart, arms straight.
- 2
Fix your elbows
Keep your elbows close to your sides and your shoulders back and down.
- 3
Curl the bar
Bend your elbows to curl the bar toward your shoulders, keeping your upper arms and torso still.
- 4
Squeeze at the top
Pause briefly when your forearms are close to vertical, without letting your elbows move forward.
- 5
Lower slowly
Lower the bar over 2–3 seconds until your arms are straight.
What Muscles Does the Barbell Curl Work?
Primary
- Biceps Brachiiboth the long and short heads bend the elbow to lift the bar.
Secondary
- Brachialisa strong elbow flexor under the biceps.
- Brachioradialisa forearm muscle that assists elbow flexion.
- Forearm Flexorshold the grip on the bar.
- Anterior Deltoidsteadies the shoulder.
How Many Sets and Reps Should You Do?

| Muscle Growth | 3–4 | 8–12 | 60–90 sec |
| Strength | 3–4 | 6–8 | 2 min |
| Endurance | 2–3 | 15–20 | 30–60 sec |

Common Mistakes That Reduce Results
Elbows Drifting Forward
When the elbows move forward, the front shoulders help lift the bar. Keep them close to your sides.
Swinging the Torso
Rocking back to start the rep uses the hips and lower back. Lower the weight and keep your body still.
Bending the Wrists Back
Letting the wrists extend under load strains them and reduces control. Keep them straight.
Rushing the Lowering Phase
Dropping the bar fast loses control and tension. Lower over 2–3 seconds.
Stopping Short at the Bottom
Not straightening the arms cuts the range of motion. Let the arms extend fully between reps.
Tips for Better Results
Use It for Heavier Biceps Work
Lifting with both arms on one bar usually allows more total weight than dumbbell curls.
Switch to an EZ Bar if Your Wrists Ache
Marcolin and colleagues (2018) found only small differences in biceps activation between a straight bar and an EZ bar, so choose the bar that feels better.
Keep a Shoulder-Width Grip
It is a comfortable default for the wrists and elbows.
Do Curls After Your Main Pulling Work
In a push pull legs split, curls usually come at the end of the pull session.
Modifications and Progressions
Dumbbell Biceps Curl
Lighter dumbbells let each arm work on its own and let the wrists move freely.
Cable Biceps Curl
A low cable with a straight bar keeps tension on the biceps and lets you change the weight in small steps.
Barbell Preacher Curl
Resting the upper arms on a preacher pad removes body swing and loads the biceps hard in the stretched position.
Barbell Drag Curl
Drag the bar up along the front of your body while pulling the elbows back. This stops the front shoulders from helping.

Frequently Asked Questions
Is the barbell curl better than the dumbbell curl?
Both build the biceps. The barbell allows more total weight, while dumbbells let each arm work on its own.
Straight bar or EZ bar?
Choose the one that feels better on your wrists. A 2018 study by Marcolin and colleagues found only small activation differences between the two.
Does grip width matter?
Only a little. Shoulder-width is a comfortable default; extra-wide or narrow grips mainly change wrist comfort.
Why do I feel barbell curls in my shoulders?
Your elbows are probably moving forward. Keep them at your sides so only the forearms move.
How heavy should I go?
Use a weight you can curl for all target reps without swinging. If you need body swing for the last reps, reduce the load.
